Stop Training to Failure (Do This Instead)

More fatigue, no extra growth. Reps in reserve is how you train hard and still show up on Wednesday.

Fitness culture loves the "leave it all on the floor" workout: the shaky-legged post-leg-day selfie, the set that only ends when the barbell gets stuck, the caption that says "couldn't walk after this 😵." I understand the appeal. It feels like proof you worked hard. But after years of coaching, I can tell you that the women who make the most progress usually aren't the ones who go to failure on every set. They're the ones who train hard, stop smart, and come back ready to do it again.

The research backs this up. A 2023 meta-analysis by Refalo and colleagues in Sports Medicine found that taking sets all the way to failure didn't produce meaningfully more muscle growth than stopping short, as long as the total amount of training was similar. A 2024 analysis by Robinson and colleagues added an important detail: growth does tend to improve as sets get closer to failure. So effort matters. You need to be close, just not all the way there every time. And failure has a cost. A 2017 study by Morán-Navarro and colleagues found that sets taken to failure took longer to recover from, with performance and fatigue markers staying off for up to a day or two longer than sets stopped short. More fatigue with no extra growth isn't a trade I'd make for anyone I coach. There's a practical cost too. If Monday's leg day leaves you too sore to train well on Wednesday, you've traded one heroic workout for two mediocre ones. Across a 12-week program, the lifter who recovers well and trains hard three times a week beats the lifter who wipes herself out once and limps through the rest.

So how do you train close to failure without going there? You use RIR, reps in reserve: at the end of a set, how many more good reps could you have done? The scale was developed for strength training by Zourdos and colleagues in 2016, and it's now widely used by coaches and researchers. RIR is an estimate, and you'll be off at first. A 2022 meta-analysis by Halperin and colleagues found that people usually think they're closer to failure than they really are, and that they get more accurate as they approach it. In coaching terms: many women I work with were taught to be scared of heavy weights, and the set they swear left them "completely dead" often had four or five good reps left in it. RIR is how we find out. The fix is practice and honest logging. After each set, write down your best guess, then notice how the next set feels at the same weight. Over the first few weeks your guesses get noticeably sharper, which is exactly why the Blueprint gives you more room in reserve while you're still learning.

The Blueprint adds one rule that changes everything: RIR only counts good reps. A rep is "in reserve" only if you could do it with correct technique, full range of motion and the prescribed tempo. Say you finish a set of Hip Thrusts with that slow five-second lower and think, "I could do two more… if I let the lowering drop to two seconds." Under the Blueprint, you're at 0 RIR, and the set is over. Your muscles might still move the weight, but they can't move it correctly, and a rep done incorrectly doesn't count. This one rule protects you from the most common way people get hurt or stall: grinding out ugly reps because a number on a whiteboard told them to.

The Blueprint also sets your RIR target for you, so you never have to guess how hard a day should be. Your effort target moves across the 12 weeks in a deliberate wave: more in reserve while you're learning, closer to your limit as your skills sharpen, a planned step back when fatigue builds, and then a final push. Even in the hardest week of the program, you're never asked to grind a set into the ground. The challenge is real, but it's planned. You train hard enough to give your muscles a reason to grow, and you stop before fatigue changes the exercise. And yes, you'll still leave the gym feeling like you worked. You just won't need a handrail and a pep talk to get down the stairs.
